i've been told to delay my last meal to an hour or so before i want to
sleep as it will aid as a natural soporific.

i'm convinced it will make me wake up at 3 am as and when my body wants
to get rid of the extracted moisture, so to speak.

Might work - the body nicks all the energy to digest the food sending
you to sleep, especially if you eat a lot of over-processed carbs.

On the other hand, eating a large meal just before you go to bed is
supposed to make you fat.

It works for me, but my weight stays fairly stable. I can't speak for
the extracted moisture bit - I wake up 3 to 5 times per night for that
purpose - every night. I'd have to be constantly dehydrated to sleep
well.
